This is not a transformation challenge or a punishing bootcamp. It is a warm, structured introduction to running for people who have never run before, or who have not run in years, and want to reach 5km without guesswork or injury.

The early weeks settle you into walk-to-run intervals and easy aerobic work. The middle weeks add finishers, max-distance efforts, and fuller strength sessions. The final week eases back so you arrive at your 5km fresh and ready.

Rate of Perceived Exertion. 4/10 is 40% effort, 10/10 is everything you have. It lets us set how hard to work without obsessing over pace or numbers.
Throughout the plan, effort is described from 1 to 10. Use the talk test as your guide — at 5/10 you can hold a conversation; by 8/10 you need every breath for the run itself.
