Ten weeks of structured hybrid training — lower-body strength on Monday, conditioning intervals on Wednesday, running on Saturday, and a HYROX-style mixed-modal session every Friday. The whole body, working together.

The Goal

The opposite of specialisation.

Three strength sessions, two conditioning, all built around the eight HYROX stations: ski erg, sled push, sled pull, burpee broad jumps, row, farmer’s carry, sandbag lunges, wall balls.

Who it is for

For the athlete who refuses to choose.

Hybrid training answers the most common gap in adult fitness: strong people who can’t run, runners who can’t lift, and everyone in between. This plan closes the gap deliberately.

Strong but unfit

You lift well but blow up at 2 km. The plan rebuilds your aerobic engine while keeping your lifts intact.

Fit but undertrained

You can run a half marathon but can’t lift your bodyweight. Time to balance the equation.

You’ve seen the format and want a structured introduction without committing to a coach yet.

Programme Structure

Ten weeks across four balanced blocks.

Foundation finds the format. Build raises the load and introduces race-pace conditioning. Peak puts it all together in a full simulation. Test week is the benchmark.

W1–2

Find the format

Submaximal strength, light conditioning, single rounds of the eight stations. Establish work capacity.

Build
W3–6

Stations get heavier

Heavier strength, faster intervals, two full rounds of the stations at race effort. Cutback in W4.

Peak
W7–8

First full simulation

The full HYROX format — eight rounds of 1 km run + 1 station. The benchmark before the benchmark.

Test
W9–10

Taper & benchmark

Pull back, sharpen, then test. A full HYROX competition format or your chosen hybrid benchmark.

What is included

Five sessions, all working together.

  • Three strength sessions a week — two lower, one upper
  • Two conditioning sessions — one rowing-based, one running-based
  • One full hybrid session blending stations and run intervals
  • Weekly long run building to 10 km
  • RPE-led strength load progression
  • A full HYROX simulation in week 7
  • A cleanly tapered final test week

A week in the plan

Three lifts. Two engines. One mix.

Mon · Lower

Lower-body strength

Squat, RDL, single-leg work, finishers for core and grip.

Tue · Engine

Rowing intervals

500 m to 2 km rowing repeats at threshold effort. Builds the aerobic floor.

Wed · Upper

Upper-body strength

Bench, row, pull-ups, overhead press. Heavy farmer’s carries to finish.

Fri · Hybrid

The eight stations

Run intervals between HYROX stations. The headline session of the week.

Sat · Long

Long run

Easy aerobic running, building from 5 km to 10 km. Pure aerobic capacity.

Essential kit

Access matters more than gear.

  • Gym access with HYROX-compatible equipment: sled, ski erg, rower, sandbag, wall balls
  • Flat-soled lifting shoes or trainers with a stable base
  • A weight belt for heavier squats and deadlifts
  • Running shoes that work for short, sharp intervals
  • Gym chalk for the heavy carries and pull-up volume

Save the grip for farmer’s carry; protect the knees on heavy squat days.

Tells you the truth on hybrid days when RPE gets fuzzy under fatigue.

Hybrid training is itself the destination for many athletes. For others, it’s the on-ramp into HYROX competition, into longer endurance, or into a specialised strength block.
